Choose and complete a VO2 max field test

  1. Choose a suitable test

Use an existing watch or lab result, a one-mile walk, or a 12-minute run. Choose a test suitable for your health and fitness; a hard run is optional.

  2. For the Rockport walk

Warm up, then walk exactly one mile (1,609 metres) on a flat measured route as briskly as you can without running. Record the elapsed minutes and seconds and heart rate from the final 10 seconds of the walk.

  3. For the Cooper run

After warming up, run for exactly 12 minutes on a measured flat track, pacing your effort. Record total distance. Stop if you develop concerning symptoms.

  4. Enter your measurements

Select the matching method, age and reference sex. Walking and running tests ask for units; an existing result asks whether it came from a watch or a lab. Enter your readings and calculate. Keep the same device or test protocol for a later comparison.

Choose a method you can repeat. If you already have a VO2 max from Apple Watch, Garmin or a lab, enter it directly and choose its source. The calculation stays in your browser.

What the result means

VO2 max describes oxygen use during maximal exercise, relative to body weight. Your percentile compares the result with people in the same age decade and sex category in FRIEND 2015, Table 3. That study included 7,783 treadmill tests in US adults without known cardiovascular disease. It is a reference sample, not a census of everyone your age.

Percentiles between published cut points are linearly interpolated and labelled approximate. Below the 5th or above the 95th percentile, only a bound is shown. Ages 18–19 and 80–90 can calculate VO2 max, but receive no percentile because this reference does not cover them. “Middle range” means the 25th to below the 75th percentile; it is a display category, not a clinical threshold.

VO2 max age uses the existing reference curve shared with our biological age quiz. It is the age at which that curve has a similar typical VO2 max, bounded at 18 and 95. The quiz curve and the FRIEND percentile table are separate references, so their medians need not agree. It is not a measured biological age or a promise of extra years of life.

How the four methods work

  • Heart-rate ratio: 15.3 × maximum heart rate ÷ resting heart rate. Uth and colleagues studied well-trained men aged 21–51. Applying it to women, other ages or people on heart-rate-altering medication has additional uncertainty. With no known maximum, we use Tanaka’s adult estimate: 208 − 0.7 × age.
  • Rockport one-mile walk: 132.853 − 0.0769 × weight in lb − 0.3877 × age + 6.315 if male − 3.2649 × minutes − 0.1565 × finish heart rate. The Kline study developed the equation in adults aged 30–69. Use a measured track or flat route; do not substitute a treadmill test or a jog. Record heart rate during the final 10 seconds, as described in the PhenX testing protocol, because it falls quickly after you stop. Enter decimal minutes: 15 minutes 30 seconds is 15.5.
  • Cooper 12-minute run: (distance in metres − 504.9) ÷ 44.73. It is a field estimate influenced by pacing and running ability; validation research shows that population matters. Imperial distance is in miles, not yards.
  • Known value: uses your entered number without recalculating it. A watch estimate remains an estimate; a lab test with gas analysis measures oxygen uptake. Keep watch and lab results separate when comparing, and use the same watch or lab protocol each time.

Turn a number into a repeatable habit

Fitness is associated with longevity, but a six-week change is not an individual mortality-risk calculation. Retest with the same method, equipment and conditions. Read why VO2 max matters, what the JAMA study actually shows and how to raise VO2 max in 12 weeks.

Use the Zone 2 calculator to plan an easy training range, then read Zone 2 versus HIIT. Sarvita reads VO2 max recorded in Apple Health and follows the trend over time.

Estimate only, not medical advice. Do not perform an all-out run or a maximal heart-rate test just to fill in this calculator. If exercise testing may be unsuitable for you, use an existing result and discuss testing with a qualified professional.

A little more context

Your questions, answered

What is a good VO2 max for my age?
Compare with the published age and sex reference, rather than one universal target. The calculator uses the FRIEND 2015 treadmill percentiles for ages 20–79. A percentile describes that reference sample; it is not a diagnosis.
How accurate are these estimates compared with a watch or lab?
A lab measures oxygen uptake during exercise. Watches and field equations estimate it and can disagree. The heart-rate ratio equation was studied in well-trained men, while Rockport was developed in adults aged 30–69. Repeat the same method to make comparisons more useful.
How do I raise VO2 max?
Regular aerobic training, with harder efforts when appropriate for your health and experience, can improve fitness. Start with a routine you can sustain and use our 12-week guide. A higher calculator result alone does not prove a change in health risk.
Why does VO2 max matter for longevity?
Higher cardiorespiratory fitness is associated with lower mortality in cohort studies. Those between-person associations do not turn a calculator result into an individual life-expectancy prediction.
